The Energy Balance Equation: BMR & TDEE
At the core of weight management is thermodynamics. To gain, lose, or maintain body weight, you must manage your energy balance: calories consumed versus calories expended.
1. Basal Metabolic Rate (BMR)
Your BMR represents the base amount of energy (calories) your body needs to survive in a resting state to keep critical functions working (breathing, circulating blood, cellular repair, and temperature regulation). We use the highly accurate Mifflin-St Jeor Equation:
For Men: BMR = 10 * Weight (kg) + 6.25 * Height (cm) - 5 * Age (y) + 5 For Women: BMR = 10 * Weight (kg) + 6.25 * Height (cm) - 5 * Age (y) - 161
2. Total Daily Energy Expenditure (TDEE)
Your TDEE is the total number of calories you burn daily when active movement is factored in. It is calculated by multiplying your BMR by an activity factor (from 1.2 for sedentary desk jobs to 1.9 for intense daily training). Use our TDEE Calculator and Calorie Calculator to establish your baseline maintenance calories. To lose fat safely, target a deficit of 10-20% below TDEE. To build muscle, target a surplus of 5-10% above TDEE.
Demystifying Macronutrients: Protein, Carbs, & Fats
While calorie totals determine weight change, macronutrients determine *body composition* (whether you lose fat vs. muscle, or gain lean mass vs. fat).
- Protein: Essential for building and repairing muscle tissue. Active lifters should consume 1.6 to 2.2 grams of protein per kilogram of body weight. Use the Protein Intake Calculator to set your daily goals.
- Fats: Vital for hormone production, joint health, and cognitive function. Dietary fats should represent 20% to 35% of your daily calorie intake. Check your ranges using the Fat Intake Calculator.
- Carbohydrates: Your body's primary energy source for high-intensity training and brain function. The remaining daily calories are allocated here. Manage your macros with the Macro Calculator.
Cardiovascular Training & Strength Metrics
Exercise science helps you train smarter, not harder. Tracking performance prevents overtraining and keeps you progressing:
- Heart Rate Zones: Train in targeted zones for specific adaptations. The fat burn zone operates at 60-70% of Max Heart Rate, while aerobic endurance training operates at 70-85%. Use the Heart Rate Calculator to identify your personal beats per minute (bpm) zones.
- One Rep Max (1RM): Calculate your ultimate lifting capacity without risking injury by attempting dangerous maximal lifts. Our One Rep Max Calculator uses the Epley and Brzycki equations to forecast your strength limits.
- Pace Calculator: Plan running and cycling intervals to hit specific race time targets (e.g. sub-30 minute 5K or sub-4 hour marathon).
